    Fight Camp Nutrition by Weight Class: A Structured Approach for Combat Athletes

    How fighters at flyweight, lightweight and heavyweight structure macros, meal timing and micronutrients across a fight camp. Practical examples and adjustments.

    The nutritional demands of a flyweight and a heavyweight are not variations on the same plan. They are different problems entirely. A flyweight is engineering a lean, fast body inside a tight calorie budget. A heavyweight is fuelling a large frame through high-volume training while preserving muscle mass and explosive output. Lightweight and welterweight fighters sit in the middle, balancing leanness with sustained energy availability.

    This guide outlines the principles that experienced fight-camp nutritionists apply across weight classes, with practical daily intakes for three representative cases.

    The Core Principle: Energy Availability

    Before any discussion of ratios, the foundational concept is energy availability. This is the energy left over after training expenditure is subtracted from intake. Below roughly 30 kcal per kilogram of fat-free mass per day, the endocrine system begins to suppress recovery, immune function and reproductive hormones. Fighters who consistently train hard on inadequate calories lose strength, sleep poorly and pick up infections.

    Every weight class is subject to this floor. The difference is how much room each fighter has above it.

    Lighter Weight Classes: Flyweight to Bantamweight

    Lighter classes operate on tight energy budgets because total body mass is low and the cost of carrying any non-functional tissue is high. Fighters in these classes are typically lean year-round and use camp to refine composition rather than transform it.

    A typical macro split during camp is 30 percent protein, 50 percent carbohydrate and 20 percent fat. Protein is held high relative to body weight, around 2.2 to 2.5 grams per kilogram, to protect lean mass under caloric restriction. Carbohydrate is the dominant fuel because training volume is high and sessions are repeated, often twice daily.

    Example: Flyweight Training Day

    A 57 kilogram flyweight in camp might consume around 2,400 kcal on a hard training day, structured as: oats with banana, whey protein and a small amount of nut butter for breakfast; rice cakes with honey mid-morning before technical training; grilled chicken, white rice, steamed vegetables and olive oil for lunch; small portion of white rice with a piece of fruit pre-evening session; whey protein with carbohydrate powder post-training; white fish, sweet potato and mixed vegetables for dinner.

    The pattern is small frequent meals, easily digestible carbohydrates around sessions, and lean protein at each meal. Fat is kept moderate because fat is calorie-dense and crowds out the carbohydrate needed to support training.

    Middle Weight Classes: Lightweight to Middleweight

    Middle classes have more flexibility. Energy budgets are larger, body composition is less constrained, and the fighter can prioritise performance over strict leanness during the early and middle parts of camp.

    Macro splits typically run 25 to 30 percent protein, 45 to 55 percent carbohydrate and 20 to 25 percent fat. Protein remains around 2 to 2.2 grams per kilogram. Carbohydrate periodisation becomes more useful at this level because the fighter has room to manipulate intake around hard sessions without compromising recovery on rest days.

    Example: Lightweight Training Day

    A 70 kilogram lightweight in camp might consume around 3,200 kcal on a hard training day: three whole eggs, oats, berries and full-fat yoghurt for breakfast; protein shake with banana as a snack; lean beef, brown rice, mixed vegetables and avocado for lunch; rice cakes with honey and a small coffee pre-training; whey with carbohydrate post-training, then a full meal within 90 minutes; salmon, potatoes, broccoli and olive oil for dinner; casein protein or Greek yoghurt before bed.

    This pattern provides more complete-fat sources, more variety in protein, and slightly higher meal density than the flyweight example.

    Heavier Weight Classes: Welterweight to Heavyweight

    Heavyweights and the upper middle classes face the opposite problem. Maintaining muscle mass and explosive output at high training volumes requires substantial caloric surplus during camp. Fighters who eat at maintenance lose strength and look depleted by fight week.

    Macro splits commonly run 25 percent protein, 45 percent carbohydrate and 30 percent fat. Protein in grams remains roughly 2 grams per kilogram, but for a 110 kilogram heavyweight this means over 200 grams per day, which is significant volume. Fat is increased because it provides calorie density without overwhelming the digestive system.

    Example: Heavyweight Training Day

    A 105 kilogram heavyweight in camp might consume around 4,500 kcal on a hard training day: four whole eggs, two pieces of toast, avocado, oats with whole milk and berries for breakfast; large protein shake with oats, banana and peanut butter mid-morning; 250 grams of lean beef, large portion of rice, vegetables and olive oil for lunch; rice cakes, banana and coffee pre-training; whey and carbohydrate post-training, then a full meal; 250 grams of salmon, potatoes, vegetables and butter for dinner; Greek yoghurt with honey and nuts in the evening.

    The meal frequency is similar to lighter classes but portion sizes are roughly double. Many heavyweights struggle to consume sufficient calories from whole food alone and rely on liquid calories such as full-fat milk, smoothies and protein-carbohydrate blends.

    Training Day vs Rest Day

    Across all weight classes the principle is the same: carbohydrate intake should track training demand. On a hard sparring day, carbohydrate should be at the upper end of the range. On a full rest day, carbohydrate can be reduced by 25 to 40 percent and replaced partly with additional protein and vegetables. Protein intake stays roughly constant. Fat fills the remaining calorie gap.

    This pattern, often called carbohydrate periodisation, allows the fighter to fuel performance without unnecessary caloric load on lighter days.

    Micronutrients That Matter Most

    Fighters consistently run low on a small number of micronutrients regardless of weight class.

    Iron: critical for oxygen transport. Hard training depletes iron, particularly in women and in fighters who eat little red meat. Symptoms of low iron include unusual fatigue, poor recovery between rounds and slow wound healing. A blood panel before camp is the only reliable way to assess status.

    Sodium and other electrolytes: training in heat produces substantial sweat losses. Sodium, potassium and magnesium all require active replacement during long sessions. Cramping, headaches and poor sleep often trace back to electrolyte deficits rather than overtraining.

    Vitamin D: fighters who train indoors or live at northern latitudes are frequently deficient. Vitamin D affects bone health, immune function and muscle performance. Routine supplementation of 1,000 to 2,000 IU per day is reasonable for most fighters; higher doses should be guided by blood testing.

    Omega-3 fatty acids: useful for reducing chronic inflammation from hard training. Two to three grams of combined EPA and DHA per day is a common protocol.

    Meal Timing Around Training

    The largest training-day meals should sit either side of the hardest session. A pre-training meal two to three hours out, weighted toward carbohydrate with moderate protein and low fat and fibre, prepares the body for output. A post-training meal within 60 to 90 minutes, balanced across all three macros, drives recovery.

    Smaller technical or skill sessions do not require the same nutritional framing and can be performed in a lightly fed or fasted state without meaningful performance loss.

    Protein distribution across the day matters more than total intake within reasonable ranges. Four to five meals each containing 30 to 50 grams of protein produce better muscle protein synthesis than the same total consumed in one or two large servings.

    A Word on Supplements

    The evidence base for performance supplements in combat sports is narrower than the marketing suggests. The supplements with credible evidence are limited.

    Creatine monohydrate at 3 to 5 grams per day improves repeat sprint and power output and is appropriate across all weight classes. It causes a small increase in body water that should be planned around weigh-ins.

    Caffeine at 3 to 6 mg per kilogram pre-training improves perceived effort and output.

    Whey and casein protein are convenient ways to hit protein targets but offer no advantage over whole food in equivalent amounts.

    Beta-alanine has modest evidence for high-intensity efforts in the one to four minute range, which fits most combat-sports work intervals.

    Everything else is, at best, a small percentage gain stacked on top of a foundation that must be built from sleep, training and food. Fighters who optimise the foundation rarely need much from the supplement aisle.

    How many calories should I eat during a fight camp?

    There is no single answer because intake depends on body mass, training volume and current body composition. As a starting framework, multiply your body weight in kilograms by 40 to 45 for a hard training day and by 30 to 35 for a rest day. A 70 kilogram lightweight training twice daily will typically need 3,000 to 3,300 kcal on hard days. Heavyweights and fighters carrying more muscle need proportionally more. Track your weight weekly and adjust. If you are losing more than half a kilogram per week while still well above your fight weight, you are eating too little and will compromise training quality.

    Should I eat low-carb during fight camp?

    No. Combat sports training is glycolytic, meaning it relies heavily on carbohydrate as fuel. Sustained low-carbohydrate intake during camp compromises sprint output, repeat-effort capacity and recovery between sessions. Some fighters use short low-carb phases in the early offseason for body composition work, but during a structured camp carbohydrate should make up roughly half of total calories. The exception is the final 72 hours of the cut, when carbohydrate is intentionally reduced to drain glycogen-bound water. This is a short tactical depletion, not a training-camp diet.

    Do I need to take protein powder?

    No, but it is convenient. Protein powder is simply a concentrated source of protein. If you can hit your protein target through whole food, which for most fighters means around 2 grams per kilogram of body weight per day, you do not need supplementation. Whey is useful in the post-training window because it digests quickly and is easy to consume when appetite is suppressed. Casein is useful before bed for the same reason. Heavyweights often use protein powder simply because hitting 200-plus grams of daily protein from whole food alone requires uncomfortable meal volumes.

    How should I eat differently on rest days?

    Keep protein constant. Reduce carbohydrate by roughly 25 to 40 percent compared to a hard training day, and increase fat and vegetables to compensate for some of the lost calories. Total intake on a true rest day will typically be 300 to 600 kcal below a hard training day for most fighters. The principle is that carbohydrate fuels training, so when training demand drops, carbohydrate should drop with it.
