    The recovery industry sells the idea that fighters need devices, supplements and protocols. The evidence says fighters need sleep, food, and intelligent training organisation. Most of what is marketed as recovery is either neutral or actively counterproductive when it displaces the basics. This guide separates the small number of recovery levers that genuinely move performance from the larger number that do not.

    Sleep: The Primary Lever

    No other recovery intervention produces effects comparable to sleep. Studies in athletic populations consistently show that sleep extension improves sprint performance, reaction time, accuracy and mood, while sleep restriction degrades all of the same measures and additionally suppresses immune function and increases injury risk.

    The practical targets for combat athletes are eight to ten hours of total sleep per night during heavy training, with at least seven hours of that being continuous. Total sleep duration matters more than any single metric on a tracking device. The interventions that matter for sleep quality are unglamorous: a dark, cool room, a consistent bedtime, no screens for 30 to 60 minutes before sleep, and limited caffeine after midday.

    Fighters who train twice daily benefit from a 20 to 40 minute nap between sessions when schedule permits. Naps longer than 90 minutes can disrupt night-time sleep and should be avoided unless prior sleep was severely restricted.

    If you fix only one thing about your recovery, fix your sleep.

    Nutrition Timing Post-Training

    The so-called anabolic window is narrower than the supplement industry claims but wider than nutritionists dismissively suggest. The practical guideline is to consume a balanced meal containing 30 to 50 grams of protein and a substantial portion of carbohydrate within 90 minutes of finishing a hard session.

    Fluid replacement is more time-sensitive than food. Replace 125 to 150 percent of body mass lost during training, with sodium included. A fighter who finishes sparring 1 kilogram lighter than they started should consume 1.25 to 1.5 litres of fluid with electrolytes over the following two hours.

    The most common nutritional recovery error is eating too little on training days. Underfuelling during camp masquerades as overtraining, and many fighters who believe they are overtrained are simply undereating.

    Active Recovery vs Full Rest

    Active recovery sessions, performed at low intensity such as easy cycling, swimming or light technical work, increase blood flow to recovering tissues without adding meaningful training load. They are useful the day after high-impact sessions because they reduce perceived soreness and may modestly accelerate clearance of metabolic byproducts.

    Full rest days are equally important and should not be replaced wholesale with active recovery. The nervous system and connective tissues recover slower than muscle, and chronic low-level activity prevents them from fully resetting. A common pattern in fight-camp planning is one full rest day and one active recovery day per week, with the remaining five days containing the harder work.

    Fighters who feel that they must train every day are usually masking poor planning earlier in the week with frantic activity. The training adaptation happens during recovery, not during the work itself.

    Ice Baths, Cryotherapy and Sauna

    The evidence for cold-water immersion is mixed and context-dependent. Cold exposure immediately after resistance training appears to blunt some of the adaptive response, which makes ice baths a poor choice immediately after strength sessions during a hypertrophy or strength phase. However, cold exposure after high-volume conditioning or sparring sessions during fight week, where the goal is rapid restoration rather than long-term adaptation, has reasonable evidence for reducing perceived soreness and improving subsequent performance.

    Whole-body cryotherapy chambers provide similar perceived benefits at substantially higher cost. There is no convincing evidence that cryo is superior to a properly cold ice bath.

    Sauna has stronger evidence than cold exposure, particularly for heat acclimation and cardiovascular adaptation. Regular sauna use, 15 to 20 minutes at 80 to 90 degrees Celsius several times per week, improves plasma volume and may improve performance in hot environments. Sauna should be performed well-hydrated and is not appropriate during the dehydration phase of a weight cut except for the specific purpose of cutting water.

    The practical position is: sauna is generally useful, cold exposure has its place but should be timed thoughtfully, and neither is essential for athletes who sleep and eat well.

    Mobility Work That Compounds

    The mobility work that produces lasting change is the work that is performed consistently in small doses rather than the long sessions performed occasionally. Ten to fifteen minutes per day, focused on a small number of restricted areas specific to your individual movement patterns, produces more change over a camp than a weekly hour-long session.

    The areas most commonly restricted in combat athletes are the hips, thoracic spine, shoulders and ankles. Restrictions in these areas reduce striking power, kick range, ground mobility and clinch posture. A simple daily routine of controlled articular rotations for the major joints, combined with two or three targeted positions held for one to two minutes each, will address most fighters' meaningful restrictions.

    Mobility work is recovery to the extent that it restores normal joint range and reduces compensatory patterns. It is not stretching for its own sake, and excessive static stretching before training can temporarily reduce power output.

    Deload Weeks

    A deload week is a planned reduction in training volume, typically to 50 to 60 percent of normal load, scheduled every three to six weeks during a longer camp. The purpose is to allow accumulated fatigue to dissipate while maintaining skill exposure and movement quality.

    Deloads are most useful in the middle of long camps and immediately before the sharpening phase in the final weeks. Skipping deloads is a common error, particularly among younger fighters who interpret reduced volume as wasted time. The opposite is true: the work performed after a deload is sharper, faster and more technically clean than the work that would have been performed without one.

    A typical deload reduces sparring rounds, eliminates the heaviest strength sessions, and keeps technical training intact. Intensity within remaining sessions does not need to drop substantially; total volume is the variable being managed.

    Signs of Overtraining You Should Not Ignore

    Genuine overtraining is rarer than the term suggests and usually results from months of insufficient recovery rather than a single hard week. The early signs include: morning resting heart rate elevated more than 10 beats per minute above baseline for several consecutive days; sleep that is long but unrefreshing; loss of motivation specifically for hard sessions; decreased appetite, particularly for protein-rich foods; recurring minor injuries and infections; flat or hostile mood that does not match circumstances; in women, menstrual cycle disruption.

    If two or more of these persist for more than a week, the response is to reduce training volume by 40 to 50 percent for seven to ten days and ensure that sleep and food intake are adequate. Pushing through these signs prolongs the recovery period and increases injury risk substantially.

    How Recovery Scales with Age

    Recovery capacity declines with age, but more slowly than most assume when training quality and lifestyle are maintained. The principal changes are:

    Protein requirements rise modestly. Fighters in their thirties and beyond benefit from protein intakes at the upper end of the recommended range, around 2.2 grams per kilogram, distributed evenly across the day.

    Sleep becomes more important and often more difficult. Sleep architecture changes with age and consistent sleep hygiene becomes essential rather than optional.

    Connective tissue takes longer to adapt and recover than muscle. Older fighters benefit from longer warm-ups, more thorough mobility work, and gradual progression in volume changes.

    Deload frequency may increase. A fighter in their late thirties may benefit from a deload every three weeks rather than every five.

    Heat tolerance and dehydration risk both worsen with age. Heat-based training and weight cutting demand more conservative protocols.

    The age-related decline in performance is real but is often smaller than the decline produced by accumulated injuries, poor sleep and inadequate recovery planning. Fighters who maintain consistent recovery practices into their late thirties and forties commonly outperform younger athletes who do not.

    Closing

    Recovery is not a category of products. It is the time between training sessions in which adaptation actually occurs, and the practices that protect that time. The fighters with long careers and consistent performance are the ones who treat recovery as a primary training variable rather than an afterthought. Sleep, food, intelligent programming and the discipline to take true rest when the body asks for it will outperform any device, supplement or protocol that claims to replace them.

    Het hangt af van wat je getraind hebt en wanneer. Koude waterblootstelling direct na krachttraining lijkt de adaptatie te remmen, dus het is een slechte keuze tijdens krachtgerichte fasen. Na conditioning met een hoog volume of sparring, met name tijdens fight week wanneer adaptatie niet langer het doel is en snel herstel wel, heeft koude blootstelling redelijk bewijs voor het verminderen van spierpijn en het verbeteren van de volgende sessie. Acht tot twaalf minuten bij 10 tot 15 graden Celsius is het typische protocol. Als je alleen af en toe toegang hebt, bewaar het dan voor de dagen waarop je snel moet herstellen in plaats van de dagen waarop je sterker probeert te worden.

    Wat is de meest voorkomende herstel fout die vechters maken?

    Te weinig eten tijdens een trainingskamp terwijl de daaruit voortvloeiende vermoeidheid wordt toegeschreven aan overtraining. Harde training in combinatie met onvoldoende calorie-inname produceert symptomen die identiek zijn aan overtraining: slechte slaap, lage motivatie, aanhoudende spierpijn, terugkerende infecties. Veel vechters reageren hierop door de training verder te verminderen zonder de onderliggende calorietekort aan te pakken, wat het probleem verergert. Voordat je de training vermindert, controleer je eerlijk je inname over een volledige week. Als je sneller afvalt dan een halve kilogram per week en je bent nog steeds ver boven je fight weight, dan onderbrand je. Los het voedselprobleem op en het herstelprobleem lost zich vaak vanzelf op zonder aanpassingen in de training.

    Wanneer moet ik een deload week nemen?

    Plan een geplande deload elke drie tot zes weken tijdens een langer kamp, met het lichtere uiteinde van dat bereik voor oudere vechters of zij met meer opgebouwde trainingsgeschiedenis. Een deload vermindert het totale volume tot ongeveer de helft van normaal, terwijl het technische vaardigheidswerk intact blijft en de intensiteit binnen sessies relatief ongewijzigd blijft. Plaats deloads tussen harde trainingsblokken, bij voorkeur vóór de scherptefase in de laatste weken van het kamp. Ongeplande deloads gedreven door blessures of burn-out zijn reactief en minder effectief. Geplande deloads zijn een van de meest betrouwbare prestatie-investeringen die beschikbaar zijn, en het werk dat volgt op hen is consequent scherper dan het werk dat anders zou hebben vervangen.
